How to reduce night scrolling without banning your phone
Identify your late-night danger window and build a realistic boundary around it.

Find the real danger window
“Use my phone less at night” is too broad to act on. Look for the recurring start time, first app, and context. The useful window may be 20 minutes after getting into bed, after the last message of the evening, or when one video turns into a longer session.
Use a layered boundary
Combine a small environmental change with a rule that covers the repeat window.
- Charge the phone beyond easy reach
- Schedule Bedtime mode or Do Not Disturb
- Block only the apps that reliably extend the session
- Leave essential communication available
- Choose a short exception process rather than disabling the rule entirely
Treat misses as data
A failed rule may be mistimed or aimed at the wrong app. Review what happened immediately before the session and tune the window. Sustainable friction is usually specific enough to help without making the whole device unusable.
